Get in some training sessions on the treadmill, deep water running or at the

Race Reports
Calgary Road Runner Okotoks X-C: With a smattering of fresh snow the Okotoks
race was a bit more difficult this year. Relatively flat with a few changes from
last years course saw the late November race a bit slower than last year. Most
of the Cross Country regulars were at the race a former series champion back for
another race. There was a slight breeze in the mild winter conditions that
required some clothing adjustments from the earlier fall races. Last years race
winner Telus K was 3rd as previous runner up Phil U moved from second to 1st
and Calvin Z took second. Congratulations to the Blazn Fast team members Frances
R, Melanie R, and Erik A were among the 120 competitors.Submitted by

Training Feature
This last week was Long Run Focus week. Participants increased the long run by
10% (in minutes) over their longest run in the last 2 weeks. Keep speed and
intensity reduced on the long run and maintain a heart rate of about 60% effort.
Congratulations to Richard R, Alex W, and Bob R for achieving that goal.
This weeks focus is Bike Week. Triathletes should try to increase the total
minutes on the bike by 10% over the highest bike week in the last month. For
example if you have a 4 Week High of 150 minutes on the bike you should shoot
for 165 minutes this week. For the non-triathlon team this is cross train week.
Cut back on the run minutes this week and put in 1-2 cross train workouts to get
in the same workout time but allow your legs and joints to recover and build
back stronger.
